Muscle is built by training. Protein is the raw material that makes the adaptation possible — and most people who plateau are short on total daily grams, not on any particular supplement.
1.6–2.2g of protein per kilogram of bodyweight per day, every day, is the range supported by the research. Above that, additional protein has not been shown to add muscle.
You also need a small calorie surplus and progressive resistance training. Protein without the training stimulus is just food.
Leucine is the amino acid that switches on muscle protein synthesis. A meal needs roughly 2.5–3g of leucine to trigger a full response, which corresponds to about 25–40g of a quality protein.
Animal proteins, soy and whey reach that threshold easily. Lower-leucine plant sources need slightly larger portions, or combining two sources in one meal.
